Can You Cook With Extra Virgin Olive Oil?

Yes, you can cook with extra virgin olive oil, and that includes sauteing, roasting and even frying. The fear that you cannot is built on a single misunderstood number, the smoke point, and the best-controlled research we have shows that number tells you very little about whether an oil is safe to heat. In a 2018 laboratory study, extra virgin olive oil produced the fewest harmful breakdown compounds of ten common oils tested, beating several oils with much higher smoke points.
So if you have been keeping your good bottle for salads only and reaching for sunflower or vegetable oil at the hob, you have it backwards. The question is not really can you cook with extra virgin olive oil. It is why so many people still believe you cannot. The answer is a myth that sounds scientific and falls apart the moment you look at the actual chemistry.
The smoke point myth, plainly stated
The smoke point is the temperature at which an oil starts to visibly smoke in the pan. The myth is the belief that this temperature tells you when an oil becomes unhealthy or unstable. It does not. Smoke point measures one thing, the moment you can see vapour, and that is mostly driven by small amounts of free fatty acids and impurities burning off, not by the fat itself breaking down into anything harmful.
What actually matters when you heat an oil is its oxidative stability: how readily the fat molecules react and degrade into unwanted compounds when exposed to heat, air and time. An oil can have a high smoke point and still oxidise quickly. It can have a more modest smoke point and stay remarkably stable. Smoke point and stability are simply not the same property, and confusing the two is the root of nearly every bad piece of advice about cooking oils.
What the 2018 Modern Olives study found
The clearest evidence comes from De Alzaa, Guillaume and Ravetti, published in Acta Scientific Nutritional Health in 2018 and carried out at Modern Olives Laboratory Services in Australia, an ISO 17025-accredited lab. The researchers heated ten oils two ways. First they ramped oils in a pan fryer from 25C all the way up to 240C (464F), sampling along the way. Then they held oil in a deep fryer at 180C (356F, the highest temperature normally recommended for deep frying) for six hours, sampling at 30, 60, 180 and 360 minutes.
The oils on the bench included extra virgin, virgin and refined olive oil, plus canola, grapeseed, coconut, avocado, peanut, rice bran and sunflower. The key measure was polar compounds, the main family of harmful by-products formed when cooking oil degrades.
Extra virgin olive oil produced the lowest level of polar compounds of all ten. Grapeseed and canola, both popular frying oils, generated roughly twice as many. The headline result was the one that breaks the myth outright: smoke point did not predict performance. In fact the correlation ran the wrong way. Across the oils tested, a higher smoke point was associated with more polar compound formation, not less. The measured smoke point of the extra virgin sample was around 206.7C (about 404F), lower than canola or avocado, yet it degraded the least. The better predictors of how an oil held up were its oxidative stability, its UV absorbency coefficients (K232 and K270) and its level of polyunsaturated fat.
Why extra virgin olive oil is so stable
Two things give extra virgin olive oil this resilience, and both are easy to understand.
The first is fat composition. Polyunsaturated fats are the fragile ones; they have multiple weak points in the molecule where oxidation takes hold. Extra virgin olive oil is low in these and high in monounsaturated oleic acid, which is far steadier under heat. Many seed oils are the opposite, loaded with polyunsaturated fat, which is exactly why they oxidise faster despite their high smoke points.
The second is its natural antioxidants. Real extra virgin olive oil carries polyphenols, the same compounds responsible for its peppery bite and bitterness, and these act as built-in protection, getting used up to shield the oil as it heats. Refined oils, including refined olive oil, have most of these stripped out during processing, which is part of why they degrade more readily even though their smoke points read higher on the label.
Your cooking is cooler than you think
Here is the part that settles it for everyday kitchens. Most home cooking happens comfortably below extra virgin olive oil's smoke point, so the whole debate is often academic.

Even deep frying, at the high end of home cooking, stays around or below the smoke point of a good fresh oil. And remember the study: even when oils were pushed past their smoke points up to 240C, extra virgin olive oil still produced the fewest harmful compounds. Lower free acidity helps here too. The legal EU and UK ceiling for extra virgin is 0.8% free acidity, and an oil sitting well under that, below 0.3%, is a fresher, more stable fat with more heat headroom.
Does heating destroy the health benefits?
This is the fair follow-up question, and the honest answer is: partly, but it is not the disaster it is made out to be. Heat does reduce polyphenol content. Cook with extra virgin olive oil and you will lose some of the antioxidants that survive in a raw drizzle. There is no point pretending otherwise.
But two things temper that. Studies, including work by Santos and colleagues, have found that extra virgin olive oil retains a meaningful share of its nutritional and antioxidant content even after prolonged heating, and it still forms fewer harmful by-products than refined oils throughout. And the more polyphenols an oil starts with, the more survive the pan. A tired supermarket oil scraping the legal limit has little to lose in the first place. A fresh, high-polyphenol early-harvest oil starts rich and ends up well ahead.
For context on what counts as high, the genuine benchmark is the EU and UK authorised health claim under Regulation 432/2012: an oil with at least 5mg of hydroxytyrosol and its derivatives per 20g may state that its polyphenols help protect blood lipids from oxidative stress, at an intake of 20g a day. Robust, early-harvest extra virgin oils are the ones that tend to clear that bar.
So how should you actually use it?
Cook with it freely. Use extra virgin olive oil for your everyday sauteing, roasting and shallow frying without a second thought; it is one of the most stable cooking oils there is. Save the deepest, most aromatic bottle for raw use at the end, where its flavour and polyphenols reach the plate intact, because that is the only thing heat genuinely takes from you.
That dual role is exactly why we make the oil we do.
